What is Creatine?

If you’ve ever taken creatine you’re probably aware of it’s texture and powder-like consistency. What may be a surprise is the fact that creatine occurs naturally within the body. 

Creatine works by increasing phosphocreatine stores to help produce more ATP as a key energy source for strength training and high-intensity cardiovascular training (1). Many people refer to ATP as the body’s energy currency due to that fact that it helps to improve performance during exercise (2).

At a cellular level, creatine improves health and overall performance in numerous ways.

Building Muscle

Many bodybuilders and powerlifters take creatine daily in order to help boost muscle growth. This occurs through a number of different ways including:

  • Longer training sessions: Fatigue slows people down during workouts. Taking creatine helps increase stamina allowing for greater volume during training sessions. Over time, more volume can increase muscle growth and strength. A six-week trial of 5g of creatine lead to increases in arm strength, muscle area, and fat-free mass compared to control groups (3). 
  • Cellular signalling: Creatine supplementation combined with increased functional load results in heightened satellite cell mitotic activity (4).
  • IGF-1 activation: Increases in lean body mass were reported in various studies due to signalling pathways involving IGF-1 (5).
  • Reduced muscle breakdown: One study noted creatine monohydrate may have anti catabolic actions in proteins (6). This means a reduced protein breakdown and more muscle mass compared to control groups.

Increased Strength 

Several studies have pointed to creatine’s ability to increase strength and muscle mass. A double blind study gave individuals either 5g of creatine or a placebo group. The results showed creatine supplementation resulted in increases of fat-free mass and total body mass compared to placebo groups. Furthermore, strength increases were noted in various leg exercises (7).

A review of 22 separate studies found that increases in muscle strength following creatine supplementation plus resistance training was 8% greater than placebo groups (8). Bench press 1RM also increased significantly compared to the placebo group.

In a study on advanced athletes, a four week regimen of creatine resulted in a 15% increase in bike-sprinting performances (9). Creatine helps to increase ATP production thereby extending your ability to perform longer bouts of exercise.
